The 3-Level Progression System
The program is built around three progressive tiers. Each level has its own training split, exercise pool, volume prescription, and — critically — an objective progression gate. You don't guess when to move up; the program tells you.
🟢 Level 1 — Foundation (Weeks 1–4)
Focus: Build basic strength and proper movement patterns
Schedule: 3 days/week, full body each session
Volume: 3 sets per exercise, 8–12 reps (20–45s for holds)
Exercises: Incline pushups, knee pushups, bodyweight squats, glute bridges, dead hangs, plank holds, lunges, bird dogs
Level 1 is about earning the right to do harder things. Incline pushups let you build pushing strength at an angle you can handle. Knee pushups remove the leverage disadvantage while you build core and arm strength. Dead hangs prepare your grip and shoulder girdle for future pull-up work. Every exercise here has a purpose — nothing is filler.
Progression Gate: Complete all sets with good form → unlock Level 2.
🟠 Level 2 — Intermediate (Weeks 5–8)
Focus: Build volume and introduce harder variations
Schedule: 4 days/week — Push / Pull / Legs / Core split
Volume: 3–4 sets per exercise, 8–15 reps
Exercises: Full pushups, diamond pushups, split squats, single-leg glute bridges, negative pullups, side planks, jumping squats, pike pushups
Level 2 is where things get real. You graduate from regressions to full-range movements. Diamond pushups shift the load to your triceps. Negative pullups (jump up, lower yourself in 5 seconds) build the eccentric strength you'll need for full pullups. Pike pushups are your gateway to overhead pressing — they directly prepare your shoulders for handstand push-up work down the road.
The Push/Pull/Legs/Core split means each muscle group gets dedicated attention. Volume increases from 3 to 3–4 sets per exercise, and you're training 4 days a week instead of 3.
Progression Gate: Can perform 3×10 full pushups and 3×8 pullup negatives → unlock Level 3.
🔴 Level 3 — Advanced (Weeks 9–12)
Focus: High-intensity bodyweight mastery and skill acquisition
Schedule: 4 days/week — Upper / Lower split
Volume: 4 sets per exercise, 6–12 reps (15–45s for holds)
Exercises: Archer pushups, pseudo planche pushups, pistol squats (or assisted), L-sit holds, full pullups, handstand holds, dragon flags, explosive movements
Level 3 is the summit. This isn't just about being "fit" — it's about body control. Archer pushups demand unilateral strength. Pseudo planche pushups introduce the forward-lean that builds toward a full planche. Pistol squats challenge single-leg strength, balance, and mobility simultaneously. Dragon flags — popularized by Bruce Lee and made famous by Rocky — are the ultimate test of core control.
The Upper/Lower split lets you focus intensity on fewer movements per session while maintaining frequency. Four sets per exercise at 6–12 reps means serious volume at serious difficulty.
Completion: Master all movements with full range of motion and control. You've achieved bodyweight mastery.

1. Earn Your Progressions
Every level has a hard gate. You don't "feel ready" — you demonstrate readiness. This prevents the number-one mistake in bodyweight training: attempting movements you haven't built the foundation for.
2. Volume Scales, Not Just Difficulty
Progression isn't just about harder exercises. Notice how volume increases level to level: 3 sets → 3–4 sets → 4 sets. Days per week increase: 3 → 4 → 4 (with denser splits). You're not just doing fancier pushups — you're doing more work.
